How the dad bod happens
Nobody decides to get a dad bod. It sneaks up. Sport stops. Sleep goes. Dinner becomes the kids’ leftovers plus your own plate. A beer to unwind turns into two. Your gym rat days are done for a while. That’s not a character flaw. It’s life in the trenches.
The good news: you don’t need your old life back to lose it. You need a plan that fits the one you have now.
1. Stop eating the kids’ leftovers
Half a fish finger here, crusts there, a few chips off the plate. It feels like nothing. Over a week it can be a full extra meal. Scrape the plate into the bin, or put your own dinner on a smaller plate.
2. Win the 9pm pantry raid
Kids in bed, you’re wrecked, and the snacks start calling. Have a plan: a high-protein yoghurt, a cuppa, or just brush your teeth early. Don’t keep the stuff you can’t stop eating in easy reach.
3. Protein first, every meal
A palm or two of meat, fish, eggs or Greek yoghurt keeps you full and protects your muscle. Aim for 1.6 to 2.2 g per kg of body weight a day.
4. Train short and often
Three or four 20 to 25 minute sessions a week. That’s enough to keep and build muscle while you lose fat. See How Busy Dads Actually Find Time to Train for how other dads fit it in.
5. Walk with the kids
Pram walks, scooter rides, the walk to school. It’s family time and it burns calories.
6. Sleep when you can
You can’t control the toddler at 3am. You can control going to bed at 9:30 instead of scrolling until midnight.
7. Watch the drinks
Beer is one of the biggest hidden sources of dad bod calories. You don’t have to quit. See Can You Lose Weight and Still Drink Beer?.
Be honest about the timeline
At half a kilo a week, most dads see a real change in 8 to 12 weeks. Something is better than nothing. A rough week is not a reason to quit.
FAQ
Can I lose the dad bod without a gym?
Yes. A few dumbbells or a kettlebell at home, plus walking and a sensible diet, is enough.
I have a newborn. Should I even try?
Yes, but keep it small. Focus on protein, walking and not grazing. Add short sessions when sleep settles.
Is it just my age?
Age plays a small part. Habits play a much bigger one, and you can change those.
